All Treats, Fewer Tricks: DBT Skills for Spooky Season 🎃

October brings cozy sweaters, crunchy leaves, pumpkin patches, and a calendar that can fill up faster than a Halloween candy bucket. But alongside the fall fun, you might notice a few less welcome visitors: stress, anxiety, people-pleasing, or that familiar habit of overthinking everything.

This spooky season, let’s give your coping skills a little autumn refresh. Dialectical Behavior Therapy, or DBT, offers practical tools for navigating big emotions, staying present, and communicating what you need.

Here are six skills to keep in your October treat bag.

👻 1. When Your Thoughts Get Spooky: Check the Facts

Ever send a text, wait for a reply, and suddenly decide someone is upset with you? Your mind can turn a quiet afternoon into a haunted house of “what ifs.”

Check the Facts invites you to separate what you know from what you’re assuming.

Ask yourself:

  • What actually happened?
  • What meaning am I adding to it?
  • Are there other possible explanations?
  • Does the intensity of my emotion fit the facts?

“They haven’t replied” is a fact. “They’re mad at me” is an interpretation.

Your feelings deserve attention—and your first explanation may not be the whole story.

🕸️ 2. Before You Get Tangled in a Reaction: STOP

A frustrating message, a last-minute change, or a tense conversation can make reacting immediately feel irresistible. The STOP skill creates a little breathing room.

S — Stop. Pause before acting.
T — Take a step back. Take a breath or briefly step away.
O — Observe. Notice your thoughts, feelings, body sensations, and what’s happening around you.
P — Proceed mindfully. Choose your next action with your goals in mind.

Try using STOP before sending that heated text. A pause can help you decide what you actually want your response to accomplish.

🍎 3. Take a Mindful Bite Out of Fall

Mindfulness doesn’t require a perfectly quiet room or a lengthy meditation. You can practice while carving a pumpkin, walking outside, or enjoying an orchard apple.

For one minute, notice:

  • The colors of the changing leaves.
  • The sound of leaves under your shoes.
  • The warmth of your mug.
  • The taste and texture of your snack.

When your mind wanders to tomorrow’s schedule, gently return to what you’re doing.

You don’t have to make the whole season magical. You can notice one pleasant moment at a time.

🧙 4. Let Wise Mind Help You Choose

Your calendar says “fall fun.” Your body says “please stay home.” Now what?

In DBT, Wise Mind brings together emotional experience and reasonable thinking. It helps you make room for both your feelings and the practical facts.

Before saying yes to another activity, ask:

What am I feeling? What are the facts? What choice fits my needs and values?

Maybe you attend the party for an hour. Maybe you skip one event and enjoy another. Maybe your ideal October evening involves pajamas and a familiar movie.

🍬 5. Give Your Senses a Treat: Self-Soothe

When you feel overwhelmed, self-soothing through the five senses can offer comfort while you move through a difficult moment.

Build a fall comfort menu:

  • Sight: Soft lighting or colorful fall scenery.
  • Sound: A calming playlist or gentle rain sounds.
  • Smell: A scent you find pleasant, if fragrances work for you.
  • Taste: Warm tea or a favorite seasonal snack.
  • Touch: A cozy blanket or soft sweater.

Self-soothing won’t solve every problem. It can help you care for yourself while deciding what comes next.

🎃 6. Don’t Ghost Your Needs: DEAR MAN

You can enjoy spooky season without saying yes to every invitation, favor, or expense.

DEAR MAN helps you make a clear request or set a boundary: Describe the situation, Express your feelings, Assert what you need, and Reinforce the benefit. Stay Mindful, Appear confident, and Negotiate when appropriate.

For example:

“We have several plans this weekend, and I’m feeling stretched thin. I’m going to skip Friday’s party so I can rest and enjoy Saturday with everyone.”

A boundary can be warm, clear, and brief.

A Little October Reminder 🍂

You can love fall and still feel overwhelmed. You can enjoy time with others and need time alone. Both can be true.

This month, pick one skill to practice in everyday moments. Pause before reacting. Check a spooky assumption. Notice something pleasant. Ask for what you need.
